Five Gentle Stretches That May Help Ease Sciatica Pain and Make Everyday Movement More Comfortable

One option is a seated figure-4 stretch: sit upright, place one ankle over the opposite knee, and gently lean forward until you feel a comfortable stretch around the buttock and hip. Another is the single knee-to-chest stretch. Lie on your back, gently bring one knee toward your chest, hold briefly, then change sides. Never force either movement.

A gentle seated forward bend may stretch the hamstrings, although people whose symptoms worsen when bending forward should avoid forcing this position. Another option is a comfortable child’s-pose variation, which may help some people relax tension around the lower back and hips. Stop if any movement increases shooting or radiating pain.

A standing hip-flexor stretch can also be useful when tightness around the hips contributes to discomfort. Hold a wall or chair, step one foot backward, bend the front knee slightly, and gently shift forward until you feel a stretch at the front of the hip. Short, comfortable walks and avoiding long periods of sitting may also help maintain movement.

Heat or ice can provide temporary symptom relief for some people, and supportive sleeping positions may make nights more comfortable. Recovery time varies considerably, so there is no reliable promise that sciatica will disappear within a specific number of days. If symptoms are worsening, persistent, repeatedly returning, or accompanied by significant numbness or weakness, a doctor or physical therapist can help identify the cause and determine which exercises are appropriate for you.
